DAY 5. UPPER BODY: SCULPT THE FRAME
The aim: Physique intention: continue developing shoulder and back proportions while integrating chest and arms. Every proportion you shape here is a decision about what you're becoming.
CHOOSE YOUR INTENSITY

FOUNDATION: greater stability, simpler execution and an opportunity to learn or return to the movement.

BUILD: the standard Curvuscular™ 01 option for someone comfortable with resistance training.

POWER: a progression for experienced lifters who already possess the technique and strength required for greater loading or complexity.
Coaching cues: Pushing harder is not better here; executing the moves properly is what gets results.
Step 1: Align
1. Wall Breathing: 5 breaths
Training cues: Stack ribs over pelvis. Relax neck and shoulders
2. Thoracic Rotation: 5 per side
Training cues: Rotate through upper spine. Keep movement comfortable. Avoid forcing lower back
3. Wall Slide: 8 reps
Training cues: Ribs controlled. Allow shoulder blades to move
Step 2: Connect your core
1. Dead Bug: 2 × 6–10 reps per side
Training cues: Ribs over pelvis. Brace before moving. Maintain abdominal tension. Stop before lower-back position changes
2. Farmer’s Carry: 2× 30–45 seconds
Training cues: Stand tall. Brace before walking. Keep shoulders organized. Walk naturally
The why: Integrate trunk, grip, shoulders and gait.
Step 3: Strengthen
1. Incline Chest Press variation
1. Incline Push-Up: 2–3x × 8–12 reps (FOUNDATION)
OR: Machine Incline Press: 2–3x × 8–12 reps (BUILD)
OR: Dumbbell or Plate-Loaded Incline Press: 2-3x 8-12 reps (POWER)
Training cues: Set shoulders comfortably. Wrists stacked. Lower under control. Press without excessive back arch
2. Seated Row variation

Band Row: 2–3× 8–12 reps (FOUNDATION)
OR: Cable/Machine Row: 2-3x 8-12 reps (BUILD)
OR: Heavier Machine or Free-Weight Row: 2-3x 8-12 reps (POWER)
Training cues: Reach long. Pull elbows back. Shoulders away from ears. No torso momentum
3. Lateral Raise: 2–3× 10–15 reps
Training cues: Control beats weight. Lead with elbows. Create width, not momentum
The why: A second weekly shoulder stimulus supports intentional upper-frame development.
4. Rope Triceps Pressdown: 2–3× 10–15 reps
Training cues: Upper arms relatively still. Press with control. Separate rope slightly at bottom. Hold contraction 1 second. Control negative
5. Biceps Curl: 2–3 × 10–15 reps
Training cues: Upper arm controlled. Curl without swinging. Squeeze. Lower deliberately
EFFORT + PROGRESSION
For most working sets, choose a resistance that leaves approximately 2–3x good reps in reserve. Own the movement before you increase the load.
Week 1. LEARN: 2 working sets. Establish technique and appropriate resistance.
Week 2. ADD: 2–3 working sets. Add repetitions while maintaining 2–3x reps in reserve.
Week 3. PROGRESS: 3 sets on primary movements; 2–3x on accessories. Increase load when you own the top of the rep range.
Week 4. OWN IT: improve load, repetitions, range, control or execution. Do not add volume simply for the sake of doing more.
